How cycling stacks up against walking and running for weight loss, why the per-minute comparison misleads, and where an e-bike helps more than it looks like it should.

Weight loss questions get answered with per-minute calorie tables, and per-minute calorie tables are the least useful part of the answer. What actually separates people who lose weight through exercise from people who do not is far simpler: whether they are still doing it in six months.

That is the case for cycling, and it is a stronger case than the calorie comparison suggests. Below, the honest version — where cycling wins, where running genuinely beats it, and where an e-bike fits into a conversation about exercise at all.

Per minute, cycling sits in the middle

At comparable effort, running usually burns more per minute than cycling, because it is weight-bearing and recruits more of the body. Cycling usually burns more per minute than walking, because you can generate more power on a bike and sustain it. Two things immediately complicate that ranking, and both favor cycling:

Duration. A beginner can ride for an hour long before they can run for one. Total energy expenditure is rate multiplied by time, and cycling wins on the second term by a wide margin at the start of a fitness journey.

Recovery. Low-impact activity is easier to repeat the next day. Five moderate rides a week can add up to more total activity than two hard runs plus three days of aching shins.

The comparison that actually decides it: adherence

Any activity you will do consistently beats a theoretically superior one you will abandon. Cycling has structural advantages for consistency that have nothing to do with physiology:

  • It replaces a journey you were already making.A commute is exercise you do not have to find time for — the single most common reason people stop exercising is time.
  • It is low impact. Knees, hips and ankles take far less punishment than they do running, which matters most for exactly the people with the most weight to lose.
  • It scales smoothly. The same bike serves a gentle first week and a hard year-two ride. You do not need a different activity as you get fitter.
  • It goes somewhere. Ninety minutes on a stationary bike is a chore; ninety minutes to a coffee shop and back is a Saturday.

The BMJ’s UK Biobank analysis of active commuting — a cohort of more than 260,000 people — found cycle commuting associated with the largest reductions in cardiovascular disease, cancer and all-cause mortality among commuting modes. That is an association in an observational study rather than a promise about your weight, and it points at the same conclusion: the exercise that is built into your week is the exercise that counts.

Where an e-bike fits

The obvious objection is that a motor does the work. It is a fair objection and it is only half right.

An e-bike ridden on assist is genuinely less exercise per mile than the same ride on a bicycle. What it changes is which rides happen at all. The hill that ends a commute before it starts, the headwind that makes the return leg miserable, the arriving-sweaty problem, the being-slower-than-everyone problem — those are the reasons people do not cycle, and none of them are about fitness. Remove them and a fortnightly cyclist becomes a daily one.

Moderate activity most days beats vigorous activity almost never. Twenty minutes each way, five days a week, is well past the CDC’s 150-minutes-a-week guideline for moderate activity — and it happens whether or not you feel like exercising, because you were going to work anyway. If you want more effort from the same ride, turn the assist down rather than buying a different bike.

What cycling will not do on its own

Two honest caveats, because this is a site that would rather be useful than encouraging.

Diet still dominates.It is straightforward to eat back an hour’s riding in ten minutes, and appetite rises with activity. Exercise is a powerful contributor to weight management and a poor substitute for what you eat.

Cycling is not weight-bearing. That is exactly why it is kind to joints, and it is also why it does less for bone density than walking or running. Adding some walking, or resistance work a couple of times a week, covers what a bike does not.

Effort, not just time

Duration gets you consistency; effort gets you fitness. The useful distinction on a bike is between riding at a pace where you could hold a conversation and riding at one where you could not.

Most of your riding should be the conversational kind. It is sustainable, it recovers quickly, and it is the volume that accumulates. Then, once or twice a week, ride something harder — a hill you would normally avoid, a stretch where you push for a few minutes and then ease off, or the same commute at a lower assist level. You do not need intervals, a heart-rate strap or a training plan to get the benefit; you need one or two rides a week where the effort is genuinely uncomfortable for short periods.

On an e-bike, the assist level is the dial for exactly this. Riding at level 1 instead of level 3 turns the same route into a meaningfully harder workout without changing anything else, and it is a far better use of the technology than treating the motor as all-or-nothing.

The compensation problem

Two honest mechanisms work against exercise-driven weight loss, and knowing about them is most of the defense.

Appetite rises with activity. Riding for an hour is genuine work, and your body responds by asking for food. That response is not a character flaw and it is not a reason to stop riding; it is a reason not to treat the ride as a license.

Non-exercise movement falls.After a hard ride many people move less for the rest of the day — less walking, more sitting, more napping. It happens below the level of decision, and it is one reason exercise alone tends to produce smaller changes than the calorie arithmetic predicts.

Neither undoes the benefit. The health effects of regular cycling — the ones the BMJ commuting analysis points at, and the ones the CDC guideline exists for — show up whether or not the scale moves as fast as you hoped. If weight is the goal, pair the riding with what you eat rather than expecting the riding to carry it alone.

Measuring progress without a lab

Scales are noisy and demotivating in the short term. Better signals, all free:

  • The same route, at the same assist level, getting easier. This is the clearest fitness signal there is, and an e-bike makes it easy to standardize.
  • Dropping an assist level on a commute you used to need it for.
  • Recovery. Being able to ride again the next day, rather than needing two.
  • Frequency. Four rides a week for a month is progress even if nothing else has changed yet.

A sensible week

If you are starting from very little: three rides of 20 to 30 minutes at a conversational pace, on flat ground, in the first two weeks. Add a fourth. Then start extending one of them rather than making them all harder.
